Lifting: If you can get a session in this weekend my recommendation : fast power clean and jerk/push jerk example 185 x3 205 x2 225x1, trap bar jump bar shrug 225 x3 315 x2 405 x1 your done. Wed power snatch or hi pull exp power snatch 135 x3 155x2 175x1 if hi pull 185x3 205x2 225x1 and your done. Just throwing the numbers out there bump them up if too light your want speed with some load.

45lb plate Olineman armwork - stand in a circle - do the skill and pass it to buddy, Done as violently as possible - 4 x6 front raises , 4 x 6 hip to shoulder both sides, 4x 6 circles both ways , 4 x 6 figure 8's.

They had a squat machine - I stacked on all the 45's I could find and did deep triples - x 8 sets
100 dbells incline 3x5,,,, 80x7 warm up
Hanging leg raises all  styles x 50 or so
rev hypers 50lb dbell held to chest 2 x 8
preacher curl - slooow death set
rope tri push down - slooow death  set
swole on

2 x 30 minute sessions circuit of 22 exercises - each exercise 2 sets of 6 to 12
Mostly BW stuff from hang rows to burpees to bands to core to sprawls to chick kickbacks to carioca.
Never stop - just breathe and move to the next one.
Needed to breathe hard and drive a couple groups of clients square into the ground.
Oddly sore today.
Lift explosive tomorrow.

bar w 95lbs pull overs on bench - medium speed 2 x 8.  60db 2 x 8 deep stretch to tri lock out.
40db 3 x 8 flies incline - slow
Tricep push ups - never lock out - stay loaded in middle 1/3 till face plant - I got 25 , kid got 26 - I have taught him well. Next time HE goes first.
2/60db swing cleans 4 x 6 -- up to a neider kinda 45 degree pop out and back - afap
45kb 4 x 3 - 2handed wob tosses - 1 x 3 last set r/l/r one handed - hard to hold at bottom.
95lb bar wide grip front raises 3 x 8
8 negative (8 second) pull ups x 2, opposing hands x2 , switch  x 2 . chins x 2 - you go I go
60db side raises x 10 x9 x8 afap.
2/40lb dbells strict bi curls 3 x 5 - shot.
Leg raises to chest 3 x 12
95 degrees - sweaty enuff fer ya?

Took last week mostly off -lt knee decides bout twice a year to lock up - did some gym lifting .

ppress  5  x 2  last two 235
back sqt 5 x 2  last two 335  = 3 seconds down and popup on toes
power hi pulls 5 x 2  jumped to 335 and failed - 305 best - first hvy pulls in a while - start the clmb for Loon
5 pull ups immediately followed by 5 chins - I kept a foot on a stool x 3 rounds
45 kb overhead triceps slow and strict 3 x 12
3 x 10 suspended off the bench Plate twist - arms straight - 25 plate

2/60 bent over alternating rows - high elbows - go like hell x 30
Same bi rows x 12 you go I go
Strong band arm swivels 3 x 8/8 
Concentration curls 45 KB 3 x 3  gassed
band tricep kick backs 3 x 12

Yep! Use a caber/log - not a bar - feels like a whip snatch - very functional - after a day of this - I feel sore like after a game - traps and hammies
Get a heavy or long caber - pickup big end w interlocked fingers' or not - work both grips. Careful w the catching coming back down - start small until you're confident
From here you can pull
1.straight from the ground and let it slam backdown or catch and kiss the ground before popping.
2. from a hang w a hipdip - either let it hit and re-set or do yoyo style up and down.
3. run in place and then 2 leg brace and pop like caber toss
4. Now it gets fun - snatch it up as high as possible and catch it coming down w both hands and sink into an explosive ppress. You can do singles or rep the ppress - be careful - wood is bad for teeth.
5. One arm ppress - hold small end in one hand tucked underchin like a stone and drop back into br position and jack it - don't try to catch w one hand - I know this. Both arms.
6. Use like a land mine - from one side way up over the head like a rainbow - back and forth - get fierce widdit.
7. Take fat end either from ground or a hang and swing it one way sideways to get some momentum and  throw it sideways as far as possible - run get and repeat both  ways - core.

Fun and challenging w a big caber - caber fast - POP

bar w 2/45's on (135lbs)  - grab one end of the bar in cupped hands like a caber pull and yank from ground until it flips ends - back and  forth in a battle( like caber flips from flat on the ground)- must have  done 20 or better FUN!
steinborn squats - 225 on bar (use good collars) - stand bar on end - bend to side and lever up to squat set(5x5 deep) and set back on end on other side
reeves deads - hands hold the 45 plates lip - very wide - done yoyo afap x5 - maybe 5 sets
bar corner rows - sets of 6 - worked up to 2/45s/35s/  and 3/25s on the one end - x3 sets
bar corner deads - cupped hands - 5 x 5 afap yoyo -same weight
bar corner shoulder to shoulder press x 10...maybe 4 sets - 2/45s,2/35s and a 25
bar corner landmines x10 ...3 sets 2/35s and a 25
