Yes I know--me...post HERE? No, hell hasn't frozen over (yet). I've finally
decided its time to actually train, especially in the off season. I'm looking
for ideas here, but please no algebraic formulas. I haven't lifted weights
since high school.

Here's the starting point:

I'm 5'7" and 45 years old (still expecting that growth spurt) 195 lbs.

I have a re-built knee and seperated/torn shoulder that nags now and
then.

Before I started throwing I played football, (even a stint running back
kicks/punts in semi-pro) rugby, lacrosse and boxed in the Navy.

I do not want to gain weight or eat some strange diet--I'm diabetic.

I need to build up core strength--back and shoulders scream by the end
of a day throwing.

I work a lot and can probably make 2-3 work nights per week. Have a
decent gym.

What do you all think I should start with for the first 3 months?

Starting Strength would be a decent start, in my opinion. It's rather boring, but it yields results.

 

531 is also a good option that is less boring. Buying the book is a good start and provides a lot of insight into what Wendler has in mind.

There's a lot to be said for a Power to the People workout as Pavel Tsatsouline describes--at least for starters.  Deadlifts and a press of some kind, simplicity itself.  I've read his book on it (you can probably get on Amazon somewhat cheaper than Dragondoor).

Once you do that for 2-3 months, you can look to branch out from there, especially for off-season.

Thanks guys...ok, except for Jason (pilates??? Please, you KNOW I'm a yoga man!)

Actually you are giving me helpful and useful advice.  I'm looking into 5-3-1 right now and really like the idea of simplicty, not wasting time in the gym and being able to work around some of my injuries.  Knew I came to the right place.

Last off season I did Starting Strength and it wore my
body out toward the end of the off season going into the
beginning of the season. I was shifting from Crossfit to
Starting Strength and made good gains but it was alot.

Toward the end of this season I went to 5/3/1 lifting two
days a week and throwing two days a week. Now that the
off season is here I am going M/T/T/F.

Grab yourself a gallon of milk and get some!

  5X5 is also a good start. its about as simple as you can get.
Tap,snap or nap It does'nt matter to me.

Given your age,medical history and schedule why not start with three days per week.One day of strength work focused on development of pain free full range movement on one squat,one pull and one push.One day of light throws with emphasis on drills and correct technique.
Finally one day on core,conditioning and rehab movements.
I have found that with age and injury I have been forced to focus on quality over volume.To my surprise
it works well and I stay healthy.Plus I throw farther!!!
