Here goes...

Warm up:

2.5 miles in 30 minutes

Skullcrushers- 30lbs X 20 (4 sets)

Reverse curls- 12.5 X 20; 15X 15; 17.5 X 12; 20 X10

Shrugs?- 55X20 (4 sets)

Mil Pres- 45 X12; 50 X12; 55X 12; 60 X 10

Bicep Curl- 15 x 20 (4 sets)

G'mornings- 65 x 20; 75X 20; 80 x 20 (2 sets)

Cool off- Shake it outs.. 5 minutes.

To define myself:

A Shake it out is: where you get on a treadmill, hike it up to as high as it will go and just run; like'ya are trying to get to the fire first!

You slow down the speed as you feel your legs falling off..

(I would have used a hill, sadly, the Y has few, but! Lots and lots of traffic.Don' wanna be roadkilt..)
