Recently finished my first season in the heavy events.
As an ex shotputter, I tend to put training emphasis on throwing and sport specific strength over weight room strength; however after a season of trying to learn 9 events I found I was leaving myself no time for the weight room at all. As a result, I was able to achieve PRs that I was happy with for a first year, but my #s in the weight room have suffered significantly.

Now that the off-season has begun, I have decided to keep a training log on this forum to keep me honest, as well as to get some feedback on training from those who know. I began easing my way back into the training this week...

Core is pretty sore from the 2x7x10 22lb hammer winds yesterday.
Didn't get quite as much done as I had hoped today. Med ball work will have to be pushed to tomorrow along with another lift...

Braemar: 18 lbs

3 x Full Reverse Braemar - Best at 43'

Not a lot of pop today, but technically felt pretty good in Braemar. I find working non-reverse throws with focus on a strong block really sets the right groundwork for the full reverse throws. If I skip non-reverse and go right to full reverse throws, I find I'll do a lot of 'diving' and miss the strong right hip drive and left side block...

Lots of hammer winds today with the 22lbs...

Decided to do it in a pyramid style, with a total of 10 sets of 10 each direction at the following speeds:

10 @ 60%
10 @ 70%
10 @ 80 %
10 @ 90%
10 @ 100%
10 @ 100%
10 @ 90%
10 @ 80%
10 @ 70%
10 @ 60%

Was a nice way to do the workout. Focus on doing things right, and slowly amping up the speed. By the time I was at 100%, a few things were out of sync, and so slowing down again makes it easier to make the adjustments.

This workout was from yesterday - Hips/core are hurtin today. Beverages last night did not help with that I'm sure.

Little bit of free time in the lab today, thought it would be a good time to ask some of the pros a quick question regarding # progression.

I just finished my first season of heavy events. I spent the entire season learning the events, and more or less ignored the weight room.

Now that I have a basic feel for the events, I plan on training exclusively for heavy events and putting in a lot of strength/speed/plyo work during the indoor season along with a ton of throwing reps.

What I'd like to know is, what kind of progression from season 1 to seaosn 2 can I expect? I realize this is going to be completely different from one athlete to the next, but I'm hoping that having a dedicated training program rather than just trying to learn the basics (like this season) will lead to big gains.

Here is a list of my PR's from my first season, and goals for next year

OS - PR 50'3.5"  Goal 53'
Braemar - 1 competition 41'6 with 20 lbs. Goal 42-43'
LW - PR 72'4" Goal 77'-79'

Though I'm sure this topic has been addressed ad nauseum on this forum, what amateur class would these #s fit into in the US?

I am in Canada, but living in a border town. As such, I would like to try to get into some US games next season. Not quite up to speed on how the US class system is rated.

You would be an A class amateur (or Super A if the game has it) with your current numbers. 

You would be one of the best HG athletes in Canada with your goal numbers.

Last week was spent mainly testing. Went through the Gamut of lifts I've been doing with the Tendo and tested for maximum power output (myself, and a couple of other athletes that I've been training)

I won't post all the numbers here, but they were much improved from about 6 weeks ago when I started training with the Tendo S/P analyzer.
In fact, the two athletes I tested made gains in the 30-50% range for max power output in most of their lifts. Very impressed with the gains considering these are not novice lifters.

This week I am starting a strength phase. I plan to keep olympic lifting movements to a speed of about 1.3 m/s, and power lifts to 0.7 m/s.

First lift this week:

Clean High Pull (to the chin) - Min bar speed 1.3 m/s
5 @ 80 kg
5 @ 80 kg
5 @ 90 kg
5 @ 90 kg
5 @ 90 kg

Flat bench - min bar speed 0.7 m/s
7 @ 190
7 @ 200
7 @ 210
7 @ 225
7 @ 225

This phase will include:
Clean high pull (to the chin)
Clean grip snatch (hang)
Flat bench
Narrow Grip Bench
Incline Bench
Back Squat
Front Squat
Deadlift
Push Press

Made the switch to HJ shoes with some really short pins - I love them. They have the same feel and shape as a throwing shoe, but the option of any size pin you want to fit the right amount of 'grip' that you need.

Did a little bit of throwing with the 16lbs today. Hoping to be able to throw with the MSA comfortably by my first competition (Sacramento) after spending 12 years with the glide (1 year of heavy events).
 
Legs were a bit fried from squatting yesterday, so there wasn't a ton of zip on the shot. My usual stands are around 47-48', and today I could only get out to 45' with a full reverse.
MSAs started out a bit rough, but got better as I went along. Focusing on leading with the hips and trying to create some separation in the middle. On the last throw, I thought about keeping my hips low throughout the throw rather than popping up out of the back - turned out to be my best throw at just over 52'.
 
My PR in the open stone gliding was 50'3", and so 52' on the 2nd day with MSA is promising, especially after squatting the night before.
 
Stands - 5 Non-Reverse, 5 Full-Reverse - Best 45'3"
MSA - 15 full throws - Best 52'
Any comments/feedback more than welcome.

Currently in San Diego all week for a conference (American Chemical Society annual spring meeting - If anyone lives in the city I'm sure you've seen some of the 15,000 attendees).

Spent the morning presenting some work from my PhD thesis, and then came back to the hotel to get in a lift! Hotel gym didn't' have very much iron, but I was grateful that there was a barbell to use.

Pretty happy with training today. After a miserable day (Weather and throwing) yesterday, I was happy to bounce back a bit. #s weren't great but they don't need to be. Technically felt much better.

24lbs Braemar Stone:
5 x warmup throws
10 x Non-Reverse - Best of about 37'
10 x Full Reverse - Best of 38'10"

My best ever with this stone is just under 40', so 38'10" on a cold day is decent. Missing the turn of the right foot on the finish, but I think I am still adjusting to the spiked shoes. Much better traction, but might have to put a bit more focus on getting the hip through and the foot turned. Everything was way off to the right side of the sector.

Light Hammer (47", 17lbs)
5 x one turn
5 x two turn
8 x three turn

Best of about 105' which is near my practice PR with this slightly short/heavy hammer. Worked on using turns one and two to setup a big third turn, rather than trying to be fast on all three. Tried a mental progression of
Turn 1: Get it into orbit
Turn 2: Get the arms long and counter at the top
Turn 3: Big Orbit and drive the knees down hard at the top
Finish: Block as hard as possible

Lifting: Starting a speed block this week

Back Squat - 
10 x bar
10 x 135
12 x 3 x 250 dynamic squats. These were fast, bordering on jump squats

Body is pretty beat up from the last couple of days. Today was about a 2 hour throwing session covering three events. No zip on anything, but technically felt OK.

Open Stone (18.5 lbs) -
5 x Warmup Stands

10 x Full MSA
Best of about 46'

Tried working on getting the hips ahead of the stone, but was moving too slow to create any real separation.

56 WFD -
5 x Stand Throws
10 x One Turns
5 x Two Turns
Best of about 35'

20 Throws with the 56 did a number on my thumb. Again, no real pop on the finish but technically started coming back. Tried to keep the hips low and speed up the feet. Timing is still off on the sprint phase.

56 WOB -
Took 12 total pulls without any standards. Trying to work on a technique more like Zolk - Staying tall as the weight passes through the legs, bending at the waist to allow the weight to carry back behind, and then sinking when the weight drops and catching it on the way up. I'd say 3-4 of the 12 I caught nicely and they went considerably higher. Try this with a bar next time to see if any real improvement is to be had.

Day off tomorrow for some rest and our University's athletic banquet.

Did some throwing today. Cold temperatures (35 degrees) made it tough to get going, but all in all it was a decent session.

One turns went well, around my practice best...Unfortunately two turns didn't go any farther. Going to spend next session working on cast and drop drills to make sure I'm getting into the right position.

Hammer went well, focusing on the same things that were working well in the light hammer earlier this week. Had a practice best of +7'.

Full day of training today. Threw both stones and got in a lift. All in all, felt pretty good today. More zip on the stone than there has been in awhile. Lift was just light and quick, focus is on throwing.

23.5# Braemar -

10 x Full Reverse - Best of 40'6"

40'6" is a practice PR with the 23.5. Really worked on pushing the stone early and long, rather than slowly bringing into position for a short push.

18.5#Open -

15 x MSA - Best of 49'

49' is also a practice PR with the 18.5# stone. MSAs were kind of all over the place today, averaging a lot lower than the 49' best. After a full braemar practice I was surprised it went as far as it did.

In more exciting news, just ordered a new hand made wool kilt from Edinburgh. Should be here in 6 weeks. Tartan day sale was enough to push me over the edge and place an order.

No training at all today. Spent my day doing as little as possible, and then ate filet mignon, grilled shrimp, scallops, and chocolate lava cake for easter dinner.

Onto an ounce of Glenfiddich before bed, and back at it tomorrow.

Less than 3 weeks until season opener in Sacramento.

Went to training expecting to make a lot of progress and ended up having a pretty useless session.

28 WFD - Really wanted to video tape, but 40 mph winds didn't work too well with the tripod.

turns out 30 is a good number, throw 31 tore open a dime size blister on my thumb

I like this speed phase. Moving the weight quickly, and the lifts aren't taking very long. Working on about 1-2 mins rest between sets.

Using the lifts to stay quick and sharp, but the focus is still on throwing. Hoping to be back at it tomorrow with stones and hammer. Might be a couple of days before the thumb is ready for weights.

Another day of throwing out in the cold and wind. Body is struggling a bit from the recent push in training the past couple of weeks. Got through the workout.

Braemar - 23.5#
5 x Releases for warmup

Best of 40'1". Happy to be consistently over 40' in practice with the 23.5#. Although the body didn't have much in the tank, a couple of little technical changes are really allowing to get a nice long fast push on the stone. Going to up my goal for the season - 43'+ with the 22 lbs stone in competition.

Open Stone - 18.5#
3 x Stands
10 x MSA

Nothing special here. Stands weren't much further than my braemar with the 23.5# - gives an idea of where my CNS is at.
MSAs were OK. No big distances but a couple of little tweaks here and there that added distance. Still outperforming my glide #s from last year.

Light Hammer - 17#
5 x one wind
3 x two wind
3 x three wind

Terrible hammer today. Tweaked an ab muscle (at least I know there's some in there) on the second two wind, and I think I was guarding after that. Never got long and started getting more sore, so I decided to shut it down.

Not a bad session today. My weights still suck but I know the timing will come. Body has been tired and sore lately, going to up the cals and protein and see if that helps. Actually dropped a few pounds the last two weeks, when I need to be going up if anything.

12 total pulls. Timing was way better today. Didn't setup the standards but I was happy with the height of the ball. Still working on dropping with the weight and catching it on the way up. Timing seems to be everything here.

Threw some open stone with my 18.5#. Its the lightest stone I have without going to a shot.
I was coaching one of my athletes so I threw off to the side on concrete with running shoes.

Open Stone - 18.5#

15 x MSA - Best of 47'6"

No bombs today, but a giant crater around 47' means my consistency is starting to improve with the MSA. Still didn't feel like there was much zip, I'm usually around 45' standing with that stone when I'm fresh. One more week of high volume throws then I will lighten up a bit so as not to get too embarrassed at Woodland.

Might also throw a little bit of 16# shot on the grass to get the speed up. All this work with the 18.5# might be building some specific strength, but timing might be just a hair different with the 16.

Good day with the hammers today. Probably one of my worst events from last year, I've spent a lot of time working on hammer and today was the first day I felt a little bit of return on investment.
Threw my 17# hammer farther than my current games PR with the 16#, and also threw farther than my games PR with the heavy hammer. Technically still shaky, but at least there was a bit of zip.
84 feet one wind with the HH and 104' one wind with the 17# is by far the best I've ever had.

Heavy Hammer - 22#
5 x one wind - Best of 84'
5 x two wind - Best of 88'
5 x three wind - Best of 91' (Games PR is 89'+)

Light Hammer - 17#
5 x one wind - Best of 104'

Threw some light weight today. Frustrating. Numbers are going up because my body is starting to come around in terms of energy, but my two turns still aren't any farther than my ones. Missing that timing of sprint phase when the weight gets to 0:00.

Happy with 70' from one turn. Last year I was adding about 7-10' from one to two. Hopefully I find that rhythm again soon.

First day of the season with some cabers.
We had three cabers, a small medium and large.
2/2 on the small
2/2 on the medium
2/4 on the large.

Not bad for the first caber session, still plenty of work to do.

Also took 3 throws with a 16.5# open stone, stepped out the best to about 52'ish.

6 Total pulls with the WOB. 

More stones tomorrow with a lift.

Sixth training day in a row and the body is feeling it. Looking forward to the day off tomorrow. Stones today - Nothing spectacular in either but both solid. Got a hold of a new stone that weighed in at 16.71#, little bit awkward to throw but its close to the Woodland stone than my 18.5#

Best of about 38' for the non reverse, and just over 40' for the reverse. On par for the course

Adding 5' to my stand is about what I hope to get out of the MSA right now. Still pretty new and shaky with it. Happy with 51+ after a full Braemar workout.

Did a little bit of competition style throwing today. Went pretty well, nothing crazy.

Best of 35'6". Sticking with one turns for now. Lets me get really aggressive without worrying about fouling/timing/positions. I'm confident that I can produce a throw at or above my PR with a one turn right now

22 lb Hammer -
3 x one wind - Best of 86'6"
2 x two wind - Best of 88'
3 x three wind - Best of 91'6"

Not bad, above my games PR. 86'6" is also my best with a one turn with the HH.

With the practice numbers you are putting up you are right in the mix.  I am not sure who all is competing but I think Jon O'neil is the obvious favorite but after that I think there will be 3-4 of us that could place in anywhere from 2-5.  I think this is going to be one of the better amateur competitions of the year.  Outside of the N/S game there aren't to many other lineups that are as solid from top to bottom. 
 
I keep looking at yours and John Davis's stone numbers and knowing how Jon O'neil throws the stone, and thinking I am going to have to have an awesome showing in every other event to really stand a chance.  Regardless of the outcome it's a great early season competition that will probably benefit all of us later in the season. 
 
I am also looking forward to meeting the guys I have never met, as well as seeing the guys again that I have met.

Robin - The way you feel about the stones is how I feel about the weights. Even my PRs could put me 5th in the weights. Also, I'm brand new with the MSA so it could be hit or miss. Either way I'm looking forward to giving it a try. There's also the almighty equalizer in the caber. I've had one practice with cabers this year, and I won't get another before Woodland.

Yesterday's day off was spent standing in the cold/wind coaching for 6 hours. Body is pretty stiff today, and really feeling that HWFD practice from saturday.

Today called for winds of up to 40 mph and snow. We got the wind, but the snow missed us so I got out to do a competition style Braemar practice.

Just got back from Sacramento / Woodland games.

Ended up having a good day and met some great guys. Hope I get to throw with you all again in the future. Here is a breakdown of how the day went:

Finished 2nd overall behind Jon O'Neill who was really in a class of his own.

22# Braemar - 41'4.5" PR
I was happy with the Braemar. Was hoping to be in the 42' range, and each throw was getting better. But when you throw with Jon O'Neill, don't expect extras!

16.8# Open - 50'0.5".  2 inches under my PR 
Decent result, should've been a bit better. Opened with 50', fouled the second throw which was about a foot farther, and popped right up out of the back on the third throw for 49'6". Tough stone, anytime I can stay with Jon and John Davis in open stone, I'm happy

HWFD - 36' Ties PR
36'-37' is where I top out with a one turn right now. Time to get two turns down, or get significantly stronger

LWFD - 69'5.5"
See HWFD. Decent for one turn, but won't cut it

HH - 92'9.5" PR by about 3 feet
Thought speed not strength. Orbit was a bit off. Can't complain

LH - 110'5.5" PR by a couple of inches
Not happy with this. Been much better in practice. Need to get the arms long/loose with the light hammer.

Caber - 10:00 with 18'6'' 105lbs
First time trying to pick a caber with duct tape on it. Allowed me to demonstrate to everyone how to properly lay down a mis-picked caber in round 1. Round 2 pulled early and won the caber for height, round 3 managed a 10:00 that saved my games. Can't complain

WOB - 15' standing. PR by 1'
Very happy with this. Was hoping for 14' and hit 15', with a knock off bar. Focus was on dropping with the weight and catching it. Happened on maybe 3 pulls total, one happened to be at the right time.

First day back after Woodland. Decided to throw some heavy Braemar. My next games is Victoria, where traditionally a 26.5# Braemar stone is used. Checked the box of stones and found a 26# that is pyramidal and has nowhere good to hold. Threw it anyways

8 x Full Reverse - Best of 36'6"

This stone sucks to throw, but the #s are OK.

Lift - Starting into a strength phase for the next 4-5 weeks.

Threw the 18.2# open stone today. Had a bit of an "a-ha" moment. Tried really reaching with the left arm and speeding up the left leg in the middle to create more torque, instantly farther. First time over 50' with the 18.2#...even the misses were 48-49'. Pretty happy with this considering the body didn't feel all that great, and stands were nothing special.

Good full training day with two events thrown and a lift. Highlight of the day was 118' 17# hammer. Although, it makes me question what I was doing in Woodland. Practice before Woodland was 116', after Woodland was 118', both with a 17# hammer, and I only managed 110' in the competition. Oh well, motivation for the next one.

Didn't measure as someone had already taken my tape in. Didn't look far, but two turns are catching up to one turns. Maybe a foot difference between the two. This new strength phase only seems to be hurting distances in the weights, which is probably fine because I can throw at 85 - 90% and focus on technical changes. I'd imagine in the next week or so I'll adapt and get back to bigger #s.

Took a bit over a week off to let an injured hamstring heal up. Tried training through it but it kept getting worse. Starting to feel better this week. Tested it out with a LW workout.

LWFD: Throwing at about 85-90%

Timing was still feeling terrible, so I decided to speed up the cast and it seemed to help. Will give it a try this weekend in Sudbury and see what happens.

Good time, not so good weather. Pretty steady downpour throughout the day, but a great event put on by Dean Curtis.

Took 1st overall in the Am A Division

16.4# Open Stone: 51'1 PR. Happy with this, especially in the rain

Heavy Hammer - 100'7". Huge PR and a big barrier for me. I've added 10' to both of my hammers already this season and they are continuing to improve.

Sheaf: Terrible, maybe should practice this once in awhile.

Cabers and WOB.

Warmed up with the light caber, working on picking and carrying higher - Seemed to help
Went to the short heavy stick that I'm usually turn about 60% of the time, and I was 4/4 with it, including a 12:00 that went over hard.
Moved up to a bigger stick that was hooked like a banana. Turned it all 3 times but took some adjusting to get used to the post-pick twisting. All in all a good caber workout

WOB
About 12 total pulls on the day, most with the standard at around 14'. Longer arm was helping

Worked on stones today, both braemar and open.

Didn't measure today.

Throwing this huge stone because we will be throwing a 30# stone at the Ontario Open Championships July 1st. 10-15 throws with this thing is a workout in itself

Open - 18.3#
5 x Full Reverse Stands
10-15 x MSA
Went well. Worked on staying loose and creating separation. Looked to be around 50ish

Traveled to Harrietsville to throw with a couple of the pros from the area. Good overall practice

Braemar - 31.5#
Took 3 throws because the other guys wanted to throw it. Got me warmed up anyways

Open Stone - 17.3#
5 x MSA - Moved my grip on the stone a bit and the last 3 were 50', 52', 51'. All would be PRs with that particular stone

LWFD - 27# (The implement has a piece missing and is 1 # light)
3 x one turn - Best of 68'
10 x two turn - Best of 79'6"
Not sure how that converts, but I have to believe it would still be over 70' with a proper 28# Improving slowly...

Caber -
5/5 on the 16' 115#. This caber used to give me trouble, now I can slam it over just about every time
Went up to the bigger banana shaped caber. It says 18' 130# but its definitely dried out since then.
Turned it 3/5 times. Caber liked to twist after the pick so I laid it down twice. After that I worked on carrying it higher and I had so much more control that it made turning it feel pretty easy.

Temperatures reaching near 100 degrees today, made the workout tough. Threw lots of heavy hammer in preparation for the Ontario championships July 1st

Heavy Hammer - 22#
5 x 1 wind
15 x 3 wind

First 6-7 full throws were good, out around 100'. Started to wear down pretty quickly in the heat after that. By the end it felt OK but they weren't going anywhere. Glad I got the work in...
Weights / Olympic lift session tomorrow.

Worked on a lot of LW today. Really glad I did as I felt like I figured some things out

5 x stands - Worked on the big lift with the legs and added about 5' to my usual stands
5 x one turns - Tried catching the weight back farther and lower, as well as getting ahead of the implement. Didn't measure but they felt pretty good
15 x two turns - Worked primarily on the timing of the cast. I realized after watching some video Duncan recently posted that my feet were really late coming down on the cast. Sped up the feet a bit to get a head of the weight, and everything started magically feeling like it used to.

Didn't measure everything but it felt so much better. By my 15th throw I was starting to wear down a bit, and I measured it at around 72' which would be a season's best and just short of my PR.

Open stone and LWFD today. Throwing at about 85%. Trying to stay smooth and technical, not worrying about #s so much

OS - 18.3#

LWFD -

5 x one turns
15 x two turns.

Lots of reps today but at 85% it wasn't too bad. Still figuring things out in both events. LW needs to be better this weekend for Ontario championships

Last big throw workout before Ontario championships this weekend. Went through the gamut of events that we'll be doing this in Embro. 3 throws in each, mock competition style

17.3# Open Stone - 49'8"
LWFD - 70'6"
HH - 98'
Caber - 11:45, 12:15, 11:30
WOB - 14'6"

Pretty happy with today for practice numbers. Not a ton of zip on everything but that should come with a little rest and some adrenaline.

Tomorrow off, and some fine tuning Friday...

Ontario Heavy Events Championship (Embro, ON):

Felt awesome - Took 1st in the overall wth some PRs and 4 field records.
 
30lb Braemar - 36'8". New field record
17.3lb Open - 53'8". Huge PR. New field record. Had a foul at 55'1"
LWFD - 72'9". Slight PR, New field record. Still one turn only. Continue to work on two turns...
HH - 107'8" - Huge PR by over 7'. Added almost 20' to my HH this year. New Field Record
Caber - 10:00 with a 21'6", yet to be weighed caber. One of the bigger sticks I've turned
WFH - 14'. Pretty standard, ran out of gas at 15'
 
Overall a great day with great guys on the field. Excellent time had by all at a great show put on Sean Borland and crew.

Dude those are incredible numbers!  You are coming on strong this season!  Awesome Stones and Hammers.....and I cant beleive you are one spinning it out over 70' LWFD!  Thats nuts....Really wish Peterbourgh was happeneing to get the chance to throw with you again this year before you go pro.  Hey atleast if you come to Vic next year you can stay in a nice comfy hotel instead of my kids bed!LOL.  Congrats on being Ontario Champ!
